Breathing before sleep
Why evening techniques stretch the exhale, whether to do it in bed or sitting, who struggles with the 4-7-8 hold, and what has actually been measured about falling asleep.

An evening session differs from a daytime one in one way: the goal is not alertness but slowing down. That is why every technique chosen for the evening has an exhale longer than the inhale.
Why the exhale is stretched
While you breathe out, the nerve pathway that slows the heart takes over; breathing in does the opposite. So the longer the exhale, the lower the average heart rate. That is not a claim but known physiology — the details are in What breathing exercises are good for.
Which technique
- 4-7-8 Breathing — the best-known evening technique. In four, hold seven, out eight. The long hold makes some people tense; if so, move to the next one.
- Extended Exhale — short hold, long exhale. The best evening technique for anyone who doesn't get on with holds.
- Coherent Breathing — neutral and calm; for slowing the mind rather than preparing for sleep.
- If tension hits suddenly in bed, a few rounds of The Physiological Sigh help.
Don't do stimulating techniques in the evening: Kapalabhati, with its fast exhales, is morning work.
In bed or sitting
If you want to drift off, do it in bed — lying down is fine when measuring isn't the point. But if you want it measured, sit up: lying down puts the device on your chest or beside you, the microphone is not facing your mouth, and the exhale isn't heard. The microphone finds the exhale by telling it apart from the room's silence, so a calm exhale coming from further away easily gets lost.
A practical compromise: three measured minutes sitting up, then carry on counting in bed.
How long
Three to five minutes. Going longer before sleep adds no benefit, it only keeps you awake longer.
What was measured and what wasn't
Slow breathing has been shown to change heart-rate and relaxation measures. There is no strong evidence that it shortens the time it takes to fall asleep: studies here are small and mostly self-reported. So we cannot say "it puts you to sleep in ten minutes"; we can say "it is a way of settling before bed". How we read the evidence: How we read the evidence.
Screens, light and the clock
A breathing exercise is not a sleep routine by itself. Going to bed at the same hour, dimming the light and not taking the phone to bed make a bigger difference than this exercise. If you want an evening reminder, look under Settings → Notification options.
Who should take care
Long holds can be uncomfortable with blood-pressure problems and in pregnancy; pick a technique without holds. If you feel dizzy, stop and return to normal breathing.
